Which Is the Best Oil for Indian Cooking?

No single cooking oil is best for an Indian kitchen, and the published fat numbers show why. Coconut oil carries 82.5 g of saturated fat per 100 g, sunflower 65.7 g of polyunsaturated fat, and mustard oil about 59.2 g of monounsaturated fat. Those three behave differently in a kadhai, so the question is not which oil wins but which oil for which job.

No single oil wins on every count. The fat split, the behaviour under a tadka and the behaviour in a deep fry pull in different directions, and each of the seven common Indian kitchen oils carries a drawback worth knowing before it becomes the only bottle on the shelf.

How much cooking oil should an Indian household use in a day?

ICMR-NIN's Dietary Guidelines for Indians 2024 puts cooking oil quantity ahead of oil choice. Visible fat, meaning cooking oil, butter and ghee, should be limited to 20 to 50 g per person per day depending on energy needs, with not more than 27 to 30 g for a 2,000 kcal diet, and ghee or butter held to one or two teaspoons a day.

That number does more for a household than any switch between oils, and Guideline 7 asks for moderation and variety across oil seeds, nuts, nutricereals and legumes rather than nominating one best oil.

Coconut oil and ghee belong to the saturated type, sunflower and soybean to the polyunsaturated group, and mustard and groundnut hold the monounsaturated middle. The SatRas yellow mustard oil label mentions 72.6 g MUFA against 4.9 g saturated fat, the only exception in this table, checkable on the pack.

Where do refined blends sit in this table?

Refined blends are the gap in any cooking oil comparison table. A blend's composition depends on what went into it, so the only honest source is that tin's label. ICMR-NIN notes refining removes antioxidants and phytosterols without altering the fatty acid composition: a refined oil and its cold pressed version share a fat split, differing in what else survives.

Which oil holds up best to tadka, deep-frying and slow curries?

Fat degradation tracks temperature, and polyunsaturated fats degrade fastest because their double bonds are the reactive sites. A 2025 review in Food Science and Nutrition notes that oils rich in linoleic acid polymerise more than oils rich in oleic acid, which points sunflower and soybean away from repeated frying.

Where the oil just needs to be hot for a quick tadka, flavour decides, and mustard, groundnut and ghee all do this well. For deep-frying, more monounsaturated and less polyunsaturated is the more durable combination on paper, favouring mustard and groundnut over sunflower and soybean.

For slow curries the heat is low and long, so quantity matters more than the fat split. On reuse, ICMR-NIN is specific: oil used once for frying should be filtered and may go into a curry, but frying in it a second time should be avoided, and used oil finished within a day or two.

Does smoke point tell you which oil to fry in?

The smoke point indicates when the oil begins to smoke, not how it breaks down. The 2025 Food Science and Nutrition review is direct: physical methods like the smoke point are inadequate for identifying the real degradation mechanisms.

Additionally, the smoke point changes. It decreases with reuse and varies with refinement, so the value printed for a fresh oil does not describe your kadhai after the third batch of pakoras. Repeated heating and cooling cycles worsen it, since cooling lets oxygen dissolve back in. Treat the smoke point as one element, and disciplined reuse as the bigger one.

What is the real drawback of each of these oils?

Every oil in this comparison has a real drawback. Sunflower and soybean are high in polyunsaturated fat, the fraction most vulnerable to repeated heating. Coconut oil is 82.5 g saturated fat per 100 g and ghee 61.9 g, which is why ICMR-NIN caps ghee and butter at one to two teaspoons a day.

Groundnut oil is a common allergen. Rice bran oil is the most balanced row here but is usually sold refined, so minor components are largely processed out.

Mustard oil's drawback is erucic acid, the biggest one on this list. Codex Alimentarius records mustardseed oil at 22.0 to 50.0 percent C22:1 of total fatty acids, while rapeseed oil sold under the reduced-erucic standard is capped at 2 percent. Those are two different products under one familiar name, and Indian kachi ghani sarso ka tel is the first kind.

What does the erucic acid evidence actually show, and not show?

The European Food Safety Authority set a tolerable daily intake for erucic acid of 7 mg per kg of body weight per day. That figure derives from cardiac lipidosis observed in experimental animals. For a 60 kg adult that is roughly 420 mg a day, and a household cooking daily in mustard oil will be above it. That is the part of the argument mustard oil cannot win.

What the evidence does not show is a settled position. The tolerable intake rests on animal studies rather than Indian dietary cohorts, regulators have not converged on a single rule for mustardseed oil, and the table above says nothing about how any oil affects an individual's health. Composition is measurable here. Outcome is not.

Which mustard oil fits which kitchen?

Mustard oil is not a single product. The three SatRas wood-pressed oils publish different label numbers.

The black mustard oil, ₹304 for 1L, publishes 8.2 g saturated fat, 60.1 g MUFA and 31.7 g PUFA per 100 g. Its allyl isothiocyanate gives pickles and tadka their pungency. These seeds come directly from farmers in Rajasthan and Haryana. There is no erucic acid figure, which should mean what it means.

The yellow oil, ₹449 for 1L and extracted below 49°C, is the mild one, and its 4.9 g saturated fat and 72.6 g MUFA are what a first-time user is choosing.

The high oleic oil, ₹359 for 1L, is grown from Raya Hisar 1706, a variety developed by CCSHAU, on SatRas farms in Hisar. It publishes 7.8 g saturated fat, 60.2 g MUFA, 29.1 g PUFA, 25.75 g oleic acid and 23.85 g erucic acid on its NIFTEM laboratory report.
